The nutritional labels found on food and beverage packaging represent an important tool for understanding the ingredients of the products we consume daily, as they provide information about calories, sugars, fats, protein, and sodium, which helps consumers compare available options and make more informed dietary decisions.

However, reading this data does not necessarily mean understanding it correctly; some products may appear low in calories or high in protein, making them seem like a healthy choice, while at the same time containing high amounts of sugar, salt, or saturated fats.

To benefit from the nutritional label, attention must be paid to the serving size, the values written on the package, and the ingredient list, rather than relying solely on marketing claims.

Here are seven steps to help you read nutritional labels and understand the essential information before purchasing products.

1 – Start with the serving size and number of servings in the package

The serving size is the first thing to check when reading the nutritional label, as it determines the amount of food that the nutritional information on the package is based on, whether measured in grams, milliliters, or pieces.

A small package of cookies, for example, may contain two servings, even though a consumer might eat the entire package in one sitting.

If one serving contains 150 calories, then consuming two servings means consuming 300 calories, not just 150.

Therefore, it is important to know the number of servings in the package and compare the amount you actually consume with the reference amount indicated on the label, so you do not underestimate the calories or nutrients you are getting.

2 – Understand calories and do not rely on them alone

Calories refer to the amount of energy that food provides to the body, and an individual’s daily needs vary according to multiple factors, including age, gender, body size, and level of physical activity.

Knowing the calories in one serving helps estimate the amount of energy the product provides, but it is not sufficient alone to judge its nutritional value.

Foods higher in calories are not necessarily less beneficial; some products may provide important protein, fiber, vitamins, and minerals for the body.

Conversely, some low-calorie products may not offer significant nutritional value or may contain high amounts of sodium or added sugars.

Therefore, it is preferable to evaluate the product comprehensively, considering calories, its nutrient content, and the quality of its ingredients, rather than choosing it based solely on calorie count.

3 – Pay attention to carbohydrates, sugars, and fiber

Carbohydrates are a primary source of energy and include starches, sugars, and dietary fiber. The nutritional label may display total carbohydrates, total sugars, added sugars, and fiber separately.

It is important to distinguish between total sugars and added sugars; total sugars include naturally occurring sugars in some ingredients, such as milk and fruits, as well as sugars added during manufacturing or preparation.

Added sugars are those that are added to the product during manufacturing or preparation, and excessive consumption can lead to weight gain and increased risk of tooth decay.

When comparing similar products, it is advisable to choose options lower in added sugars whenever possible, while being mindful of the different names for sugar and sweeteners in the ingredient list.

Conversely, dietary fiber deserves special attention, as it supports digestion, helps prevent constipation, and may enhance the feeling of fullness. Major sources include whole grains, legumes, nuts, and seeds.

4 – Check the amount and type of fats

Fats perform important functions in the body; they are a source of energy and help absorb fat-soluble vitamins, which are vitamins A, D, E, and K. However, the type and amount of fat are important factors when evaluating food products, especially saturated and trans fats.

Total fat indicates the overall amount of fat present in the serving, while saturated fats are found in foods like butter, ghee, and some fatty meats, as well as in some processed products. Trans fats may be present in some processed foods, and excessive consumption is harmful to cardiovascular health.

High consumption of saturated and trans fats is associated with increased cardiovascular risks, so it is preferable to compare similar products and choose those lower in these fats, while paying attention to the overall quality of the diet.

Also, a product labeled as “low fat” does not necessarily mean it is the best choice; it may contain high amounts of sugar to compensate for flavor or texture.

5 – Don’t be fooled by the phrase “high in protein”

Protein helps build and repair tissues and supports muscle health, and it can be obtained from various sources, such as legumes, dairy products, eggs, fish, meat, nuts, and seeds.

The protein content may be an important factor when choosing a snack, breakfast cereal, or meal replacement product, depending on an individual’s nutritional needs.

However, the presence of the phrase “high in protein” on the package does not mean the product is necessarily healthy; it may also contain high amounts of sugars, sodium, or saturated fats.

Therefore, it is essential to read the complete nutritional information and not rely solely on one feature highlighted by the product in its marketing campaigns.

6 – Monitor sodium and salt to reduce health risks

The body needs sodium in appropriate amounts to perform its vital functions, but excessive consumption can raise blood pressure and increase the risk of cardiovascular diseases.

Packaged snacks, instant noodles, sauces, ready-made soups, and pre-prepared meals may contain large amounts of sodium, even when they do not taste very salty.

The World Health Organization recommends that adults consume less than 2000 milligrams of sodium per day, which is equivalent to less than 5 grams of salt, from all food sources combined.

It is essential to distinguish between sodium and salt when reading the nutritional label; they are not the same quantity. One gram of salt contains approximately 400 milligrams of sodium.

Thus, checking the amount of sodium in one serving and the number of servings you consume helps estimate your daily intake more accurately.

7 – Compare nutritional values and read the ingredient list

When comparing two similar products, it is preferable to compare the nutritional values per 100 grams or 100 milliliters, whenever this data is available, as serving sizes may differ from one product to another.

It is also important to read the ingredient list, which is usually arranged in descending order by weight, meaning that the ingredients listed first make up the largest proportion of the product.

Pay attention to the presence of sugar, syrup, salt, and fats, including the different names these ingredients may appear under.

If you have an allergy to any foods, it is essential to check the allergen information provided on the package.

Additionally, do not rely solely on phrases like “natural,” “multigrain,” “low fat,” or “sugar-free” to judge the product. These phrases do not replace the need to review the ingredients and nutritional values, and their meanings and conditions of use may vary according to applicable regulations.

How to make a better dietary decision?

Reading the nutritional label helps turn daily shopping into an opportunity to make more informed choices, especially when comparing similar products in terms of calories, added sugars, saturated fats, sodium, fiber, and protein.

The most important rule is not to judge food based on one number or a prominent marketing phrase, but to consider the serving size, overall nutritional value, and ingredient list.

With repeated practice of these steps, understanding nutritional labels becomes easier, allowing consumers to choose products that better fit their needs, health goals, and lifestyle.
